What's Actually in Your Breakfast Cereal

Some popular breakfast cereals contain more sugar than a chocolate biscuit. They've been marketed as healthy for 70 years. Here's what the ingredients list and the research actually show.

Breakfast cereals are one of the great marketing achievements of the 20th century. In a few decades, an industry built on extruded, puffed, and sugared grain convinced an entire generation that a bowl of something closer to confectionery than food was the ideal way to start a day. The health claims - "heart healthy," "source of vitamins," "whole grain" - obscure what most commercial cereals actually are: ultra-processed foods with the nutritional density of their constituent whole grains refined out and synthetic vitamins sprayed back in.

The Sugar Problem

The Environmental Working Group's analysis of 84 popular breakfast cereals found that many children's cereals contain more than 50% sugar by weight. A single 30g serving of some brands contains more added sugar than a digestive biscuit. The "whole grain" claim on packaging is technically valid when there's any amount of whole grain present - it says nothing about what proportion it constitutes or how much sugar accompanies it.

A study examining 84 children's breakfast cereals found that 66% failed to meet national nutrition standards, primarily due to sugar content. Analysis of new cereal launches from 2010 to 2023 found a 10.9% increase in sugar content over the period, alongside decreasing protein and fibre. Even cereals marketed as "healthy" - muesli, granola, bran flakes - often contain 3–5 teaspoons of added sugar per serving. The granola category is particularly misleading: most commercial granolas are 20–30% sugar, coated in oil, and heat-treated until the oats lose much of their beta-glucan content.

The Glycaemic Index Problem

Breakfast cereals - especially puffed and extruded varieties - have extremely high glycaemic indices. Puffed rice has a GI of around 82; corn flakes around 72; Rice Krispies around 82. For comparison, white bread is around 73. The rapid glucose spike from a bowl of puffed cereal triggers a sharp insulin response, which can result in a reactive glucose dip 1–2 hours later, driving hunger, irritability, and another reach for carbohydrates.

Studies in children have found that starting the day with a low-GI breakfast improves sustained concentration and working memory compared to a high-GI cereal breakfast - with the difference in cognitive performance becoming measurable by mid-morning. This isn't about carbohydrates being bad. It's about the rate at which carbohydrates are digested, which puffed, extruded cereals push to the extreme.

The Fortification Deception

Most commercial cereals are fortified with B vitamins, iron, zinc, and vitamin D. This is done after the grain processing that removes these nutrients from the original whole grain. The fortified nutrients are not identical in bioavailability to naturally occurring versions - synthetic iron, for example, is less well-absorbed than the naturally occurring iron in whole grains or meat. The fortification allows the product to be marketed as nutritious while bearing no resemblance to the food it was made from.

What Actually Constitutes a Good Breakfast

The evidence consistently points to breakfasts high in protein and fibre as providing better sustained energy, lower glucose variability, and better cognitive performance than carbohydrate-dominant alternatives. Eggs, Greek yogurt with berries and oats, or overnight oats with protein provide sustained energy without the mid-morning crash. Even plain porridge - with rolled oats that haven't been extruded or puffed - has a far lower GI (around 55) and provides beta-glucan, a soluble fibre with cholesterol-lowering and gut-feeding properties.
