Poor Sleep Is a Nutrition Problem Disguised as a Lifestyle One
When you sleep badly, your hunger hormones go haywire - you crave more sugar, eat 300 extra calories, and store more fat. The fix might start on your plate, not your pillow.
Professor Matthew Walker, neuroscientist at UC Berkeley and author of Why We Sleep, has appeared on The Diary of a CEO multiple times. Most of his public work focuses on the neurological and psychological consequences of poor sleep - memory consolidation, emotional regulation, cognitive performance. But there's a less discussed dimension of his research that intersects directly with nutrition: sleep deprivation fundamentally alters what you eat, how much you eat, and where your body stores the excess.
The Hunger Hormone Shift
When you get fewer than seven hours of sleep, two things happen to your appetite hormones. Leptin - the hormone that signals fullness - drops. Ghrelin - the hormone that signals hunger - rises. The combined effect, documented in controlled studies, is that sleep-deprived people eat an average of 200-300 more calories per day than well-rested people, without any conscious awareness of overeating.
This isn't a willpower problem. It's a hormonal one. Your brain is receiving chemically amplified hunger signals and chemically diminished satiety signals. The game is rigged before you've even looked at a menu.
Making it worse: the extra calories that sleep-deprived people consume tend to come disproportionately from high-sugar, high-fat foods. Brain imaging studies show that sleep deprivation increases activity in the amygdala (the emotional, impulsive part of the brain) while reducing activity in the prefrontal cortex (the rational, decision-making part). You want the biscuits more, and your ability to resist them is weakened.
A meta-analysis of 11 intervention studies found that sleep restriction significantly increased energy intake by an average of 385 calories per day, with a preference shift toward foods higher in fat and carbohydrates. [European Journal of Clinical Nutrition, 2017]
Where the Weight Goes
When you're sleep-deprived and overeating, the excess calories don't distribute evenly. Cortisol - the stress hormone - is elevated by poor sleep, and cortisol preferentially directs fat storage to the abdominal area. Visceral fat, which accumulates around internal organs, is metabolically active in problematic ways: it produces inflammatory compounds and is more strongly associated with cardiovascular disease and type 2 diabetes than subcutaneous fat elsewhere in the body.
In one study, participants who slept 5.5 hours versus 8.5 hours per night - while eating the same caloric intake - lost more muscle mass and less fat during a weight loss period. Sleep didn't just affect how much they ate; it affected what kind of tissue they lost when in a caloric deficit. The sleep-deprived group literally burned through muscle while holding onto fat.
What You Eat Affects How You Sleep
The relationship runs both ways. High-sugar diets are associated with lighter, more fragmented sleep and less time in deep slow-wave sleep - the restorative phase where growth hormone is released and tissue repair happens. Meals high in refined carbohydrates before bed cause blood sugar spikes followed by crashes, which can trigger cortisol release in the middle of the night and wake you up.
Conversely, diets higher in fibre, complex carbohydrates, and foods rich in tryptophan (turkey, eggs, nuts, seeds) are associated with better sleep quality. Magnesium-rich foods - dark leafy greens, almonds, pumpkin seeds - support muscle relaxation and nervous system calm. The idea that diet and sleep exist in separate categories is a fiction that doesn't survive contact with the research.
The Practical Connection
If you're trying to eat better but your sleep is consistently poor, you're fighting your own hormones. The most disciplined meal plan will be undermined by the ghrelin surge and leptin crash that come with five or six hours of sleep.
The reverse is also true: cleaning up your diet - reducing late-night sugar, eating your last meal 2-3 hours before bed, including magnesium-rich foods regularly - can measurably improve sleep quality within days, which then makes healthy eating easier the next day. It's a virtuous cycle once you get it moving, and a vicious one when you don't.
Walker's consistent recommendation: treat sleep as the foundation, not the optional extra. Eight hours is the target. Everything else - your diet, your exercise, your mental health - gets easier or harder depending on whether you hit it.
