30 Plants a Week Sounds Impossible. It Isn't.
Professor Tim Spector says eating 30 different plants per week is the single best thing you can do for your gut. The trick is that herbs, spices, and nuts all count - and variety matters more than volume.
When Professor Tim Spector first started talking about eating 30 different plants per week, most people heard it and assumed he meant 30 different vegetables. That sounds exhausting, expensive, and frankly unrealistic for anyone who doesn't live next door to a farmers' market. But the advice is broader than it sounds - and once you understand what counts, hitting 30 is more achievable than you'd think.
What Counts as a "Plant"
In Spector's framework, a "plant" is any food that comes from a plant source. That includes:
- Vegetables (obviously)
- Fruits
- Whole grains - oats, brown rice, quinoa, barley
- Legumes - lentils, chickpeas, black beans, kidney beans
- Nuts and seeds - almonds, walnuts, chia seeds, flaxseeds, pumpkin seeds
- Herbs and spices - fresh basil, dried cumin, turmeric, black pepper, oregano
Each different type counts as one toward your weekly 30. So a stir-fry with broccoli, bell pepper, mushrooms, spring onion, garlic, ginger, sesame seeds, and brown rice already gets you to eight in a single meal. Throw some cumin and coriander into the sauce and you're at ten.
The person who eats three different vegetables plus porridge with blueberries and walnuts on Monday is already at six. By Wednesday, without any dramatic effort, most people who are paying attention find they're at 15-20.
The American Gut Project - the largest gut microbiome study to date, involving over 10,000 participants - found that people who ate 30 or more different plant types per week had significantly more diverse gut microbiomes than those eating 10 or fewer, regardless of whether they identified as vegetarian, vegan, or omnivore. Why Variety Beats Volume
The reason Spector pushes variety over quantity is that different plants feed different microbes. Your gut contains hundreds of species of bacteria, each with different dietary preferences. Some thrive on the polyphenols in berries and dark chocolate. Others need the resistant starch in cooled potatoes and legumes. Still others specialise in breaking down the inulin fibre found in garlic, onions, and leeks.
Eating a large volume of the same three vegetables gives some microbes what they need while starving others. Eating smaller amounts of many different plants supports a broader range of species - and microbial diversity is consistently associated with better health outcomes in the research, from lower inflammation to better immune function to improved mental health.
The Colour Rule
Different colours in plant foods generally indicate different types of polyphenols and antioxidants. Red foods tend to be rich in lycopene. Purple and blue foods contain anthocyanins. Orange foods are high in beta-carotene. Deep green vegetables are loaded with chlorophyll and folate. Spector's practical shortcut: look at your plate and count the colours. If your dinner is entirely beige - white rice, pale chicken, cream sauce - it's feeding a very narrow range of gut bacteria. If it's got red, green, orange, and purple on it, you're covering more ground.
This isn't about buying exotic superfoods. Red cabbage, beetroot, blueberries, and tomatoes are cheap and widely available in any Irish supermarket. The value comes from rotating them, not from seeking out expensive imports.
A Practical Weekly Plan
Here's what hitting 30 can look like without overthinking it:
- Breakfast: Porridge (oats = 1) with blueberries (2), banana (3), chia seeds (4), and a sprinkle of cinnamon (5) - five plants before 9am
- Lunch: Mixed salad with spinach (6), tomato (7), cucumber (8), chickpeas (9), red onion (10), olive oil dressing, and a squeeze of lemon (11)
- Dinner: Stir-fry with brown rice (12), broccoli (13), peppers (14), mushrooms (15), garlic (16), ginger (17), soy sauce, sesame seeds (18)
- Snacks: Apple (19), walnuts (20), carrot sticks (21)
That's 21 in a single day, and nothing on that list is unusual or expensive. Over a week, rotating your vegetables, switching between different nuts, and varying your grains gets you to 30 without needing a spreadsheet.
The Compound Effect
In ZOE's trials, participants who increased their plant diversity saw measurable changes in their gut microbiome within weeks. Approximately 40 different microbial species shifted in response to increased plant variety - compared to only 4-5 species changing in response to a standard probiotic supplement. The point isn't that probiotics are useless. It's that food diversity does more for your gut ecosystem than a capsule can.
And the benefits compound. A more diverse microbiome produces a wider range of anti-inflammatory compounds, supports better nutrient extraction from food, and appears to be more resilient against disruption from illness or antibiotics. It's the closest thing nutrition science has to a free lunch - except you're paying for it in vegetables.
